Go to http://www.photobucket.com/ and create an account; then upload your image, downsize it to 90x90 or less, and find the "Direct Link." Copy and paste that link into the URL of your avatar box.
(Note: Photobucket also has an iDevice app that allows you to upload screenshots in the same way.)
